Why Reducing Sodium Matters for Blood Pressure
The DASH diet (Dietary Approaches to Stop Hypertension) is one of the most well-researched eating patterns for lowering blood pressure. One of its key principles is reducing sodium intake while emphasizing foods rich in potassium, fibre, and other heart-healthy nutrients.
Research consistently shows that lowering sodium can help reduce blood pressure, particularly for people who already have hypertension.
But here’s the challenge I see as a Registered Dietitian. When people reduce salt, they often feel like they’re giving up flavour. That’s where ingredients like herbs, spices, garlic, citrus, vinegar, and a touch of sweetness can make a big difference.
How Sugar Helps Build Flavour in Marinades
Most people think sugar is only added to marinades to make them sweet.
But that’s not actually its main role.
A small amount of sugar helps balance acidity from ingredients like lemon juice or vinegar, creating a more balanced flavour profile. It can also help promote browning during cooking, adding additional depth of flavour.
The result? A marinade that tastes more satisfying without needing added salt.
4 No Salt Added Chicken Marinades
Each recipe is enough for approximately 1 pound (450 g) of chicken.
Sweet Garlic Herb Marinade
This is my family’s favourite because it’s simple and works with almost any side dish.
Ingredients:
โข 2 garlic cloves, minced
โข ยผ cup olive oil
โข 2 tbsp sugar
โข 1 tbsp lemon juice
โข 1 tsp Dijon mustard
โข 1 tbsp fresh or dried rosemary
Instructions:
Whisk together all ingredients and pour over chicken. Marinate for at least 30 minutes or freeze immediately.
Curry Chicken Marinade
Warm, slightly sweet, and packed with flavour.
Ingredients:
โข 3 tbsp olive oil
โข 1 tbsp curry powder
โข ยฝ tsp cumin
โข ยผ tsp garlic powder
โข 2 to 2ยฝ tsp sugar
Instructions:
Mix ingredients together and coat chicken evenly before marinating or freezing.
Lemon Herb Marinade
Bright, fresh, and perfect for summer grilling.
Ingredients:
โข 3 tbsp olive oil
โข 2 tbsp lemon juice
โข 1 tsp dried oregano
โข 2โ3 garlic cloves, minced
โข 1โ2 tsp sugar
โข 1 tsp lemon zest
Instructions:
Combine ingredients and toss with chicken until well coated.
Mediterranean Chicken Marinade
Great for serving with roasted vegetables, rice, or a Greek-style salad.
Ingredients:
โข 3 tbsp olive oil
โข 2 tbsp lemon juice or red wine vinegar
โข 1 tsp dried oregano
โข ยฝ tsp dried basil
โข ยผ tsp dried thyme
โข ยฝ tsp garlic powder or 1 minced garlic clove

โข 1 tsp lemon zest
Instructions:
Mix ingredients together and marinate chicken for at least 30 minutes before cooking.
My Favourite Meal Prep Trick
When I have the energy (or when chicken is on sale), I make several marinades at once. I add the chicken and marinade directly to freezer bags, flatten them, label them, and freeze.
Then on those nights when everyone is asking, “What’s for dinner?” I’m already halfway there. Simply thaw, cook, and serve with:

โข baked potatoes
โข a simple salad
It’s one of the easiest ways to get a homemade meal on the table without much effort.

โข These marinades also work well with tofu, shrimp, or pork tenderloin.

โข Freeze for up to 3 months.
โข Marinate in the refrigerator for 30 minutes to 24 hours before cooking.

And honestly, having a few bags of marinated chicken waiting in the freezer has saved dinner at my house more times than I can count.
